Most athletes do not plateau because they stop trying. They plateau because their training stops changing.

Whether you are chasing a marathon personal best or preparing for the technical demands of a gruelling swimrun, progress eventually stalls when the body has fully adapted to the stimulus being offered. A plateau is the body’s adaptation to repetition. When training load becomes a flat line, fitness follows suit.

To move the needle again, we must look beyond the individual workout and examine the broader ecosystem of our training: frequency, long-session proportion, fueling, progression, measurement, fatigue, repetition, aerobic discipline, strength, and skill. Based on core physiological principles, here are ten training mistakes adapted specifically for the runner and multisport athlete.

1. The "Weekend Warrior" Frequency Gap

The most common structural error in amateur training is the uneven distribution of stress. Many athletes, constrained by demanding professional schedules, stack most of their weekly volume into Saturday and Sunday. They then spend Monday through Wednesday recovering, effectively removing consistent aerobic stimulus from the rest of the week. This often stems from a psychological trap: the belief that unless you can execute the full session exactly as prescribed, it is not worth getting out at all.

For runners, this is a major contributor to injury. Running durability is built through repeated moderate loads, not occasional extreme ones. Frequent loading improves aerobic stimulus and, crucially, connective tissue tolerance. Large weekend spikes increase injury risk because the body cannot effectively adapt to such a "boom and bust" cycle.

The Fix: Prioritize frequency over individual session volume. The body often adapts better to smaller, frequent doses of aerobic stress followed by sleep. Three 60-minute runs spread across the week are generally more useful than one three-hour slog that leaves you sidelined for half the week. When life gets in the way, do not skip the workout entirely: a 30-minute run is always worth it to maintain your rhythm and momentum.

2. The Overemphasis on the Long Run/Ride/Swim

While the frequency gap focuses on the distribution of training, this mistake focuses on the composition of that training. Many athletes treat the "long run" as the holy grail of endurance, prioritizing a massive Sunday session even when their midweek consistency is poor. However, sudden jumps in the duration of the longest individual session can be more problematic than a controlled increase in total weekly volume.

If your body is accustomed to 60-minute efforts, jumping to a 150-minute run on the weekend creates a large mechanical and metabolic stress that the musculoskeletal system is not yet prepared to absorb. It is the spike in a single session, rather than the cumulative weekly volume alone, that often pushes an athlete past the point of structural failure.

There is also a performance cost. When the long session becomes the center of gravity, athletes often neglect the speed base that allows endurance to become race performance. You still need regular exposure to faster, cleaner movement: strides, short hill efforts, controlled pickups, or technique-driven speed in the water. Speed-first does not mean turning every week into a sprint program. It means preserving the ability to move well at higher speeds, so endurance is built on top of quality rather than simply stretched fatigue.

The Fix: As your volume increases, keep your long run proportionate to your weekly base. A useful guideline is generally no more than 25 to 30 percent of total weekly volume. Build your durability through the aggregate of the week, while keeping small touches of speed and skill in the program. A long run should be an extension of your daily work, not a separate, extreme event that requires multiple days of recovery.

3. The Efficiency of the Fueling Period

We have become excellent at fueling during the effort. Most runners would not dream of a two-hour trail run without a few gels. However, a significant fueling mistake often stems from delayed recovery nutrition.

While the "anabolic window" is often overstated, there is still a period after exercise when glycogen replenishment is particularly efficient. Delaying refueling for an hour or more slows the recovery process. This is particularly important when managing double-session days: if you swim in the morning and run in the evening, your second session is only as good as the carbohydrates you replaced after your first.

The Fix: Within the first hour of finishing, aim to consume approximately 1g of carbohydrates per kg of body weight. Frame the problem not as missing a tiny window, but as avoiding the cumulative cost of delayed refueling. This practical guideline helps ensure your glycogen stores are ready for the next stimulus.

4. The Stagnation of the "Perpetual Peak"

This is the mistake of the highly disciplined athlete. You train ten hours a week, every week, month after month. On paper, it looks perfect. In reality, your body may have completely adapted to that specific stressor.

The issue is not repetition itself. Repeatable weeks are valuable because they allow you to absorb the work and build consistency. The problem comes when the stimulus never evolves. If the same weekly load, intensity distribution, terrain, and session structure remain unchanged for months, your training can drift toward maintenance rather than continued improvement.

Endurance adaptation requires a stimulus that is meaningfully different from what the body has already adapted to. That does not mean every week has to be harder, or that you need constant novelty. In fact, many successful endurance systems use a familiar weekly rhythm for long periods. The progression often happens inside that rhythm.

A workout can look the same on paper while still progressing in practice. You may run faster at the same effort. You may complete more total time at controlled threshold. You may extend the intervals slightly while keeping the same physiological cost. You may increase the density of useful work without turning the week into a recovery debt. Or you may shift the emphasis of a block toward uphill strength, threshold durability, speed, or race-specific sharpness.

The Fix: Repeatability with Direction. To move beyond a plateau, organize your training into focused blocks, where each block has one primary purpose. Within that block, the weekly rhythm can remain familiar, but the stimulus should progress deliberately. For example, an eight-week block might focus on threshold durability, with the same basic session format repeated while pace improves, interval duration extends, or total controlled work increases.

The goal is not random variation. It is repeatability with direction: stable enough to absorb, progressive enough to adapt.

5. Training in the Dark

"I think I feel stronger" is an unreliable metric. We are often poor judges of our own progress, influenced by sleep quality, work stress, or even the weather. Without objective tracking, you cannot course-correct when a program fails.

Many athletes go through a six-month "build" only to reach race day and realise their threshold pace has not improved. This is a waste of finite training time. Without objective benchmarks, it becomes impossible to distinguish real adaptation from normal fluctuations in fatigue.

The Check-in: Every six to eight weeks, perform a benchmark to validate your progress. You can use submaximal tests, such as a 5km run at a fixed heart rate or a 1000m steady swim at a specific RPE (Rate of Perceived Exertion), to check your efficiency. Alternatively, use capacity-based tests like Critical Swim Speed (CSS) or Critical Speed (CS). While these involve maximal efforts, they are essential for setting accurate training zones and measuring your raw capacity.

6. The Fear of Fatigue

We have had the overtraining bogeyman drilled into us for years. While real overtraining syndrome is serious, many amateur athletes actually undertrain because they are terrified of feeling tired. They wake up with slightly sore legs and immediately take a rest day, fearing they are on the brink of collapse. Nils van der Poel famously insisted on two full days off per week, but he only needed that recovery because he was doing thirty-plus hours of training on the other five days.

To reach a new level of performance, you must be willing to sit in a state of "functional overreaching." This often means feeling "heavy" for a week or two at a time. This is particularly true for multisport athletes balancing stress across different muscle groups. However, functional overreaching must be followed by recovery: fatigue should accumulate within a block but resolve entirely when that block concludes.

The Reality: You have to be willing to "suck" occasionally. If you show up to a track session or a group swim on tired legs because you are in the third week of a high-volume block, that is not a failure: it is the price of entry for the next level of fitness.

7. Fitness Without Skill

Many endurance athletes assume that improvement is simply a matter of becoming fitter. They run more, swim more, ride more, and expect performance to follow. But fitness is only potential. Skill is what allows that potential to be expressed.

This is most obvious in swimming, where poor balance, timing, catch mechanics, or body position can make a fit athlete look inefficient in the water. But it is also true in running. Posture, rhythm, stiffness, relaxation, foot placement, climbing mechanics, and downhill confidence all influence how much energy is turned into forward motion.

Good technique does not just make you faster. It makes movement feel better. Swimming and running well are more efficient, but they are also more enjoyable. When movement becomes smoother, training stops feeling like a fight against the body and starts feeling like a skill you are refining.

The Fix: Treat technique as a recurring part of training, not a beginner phase. Include short skill-focused blocks, drills, strides, video feedback, relaxed form cues, and sessions where the goal is not just to complete the work but to complete it well. Fitness builds the engine. Skill lets you use it.

8. The "Variety Trap"

The modern fitness industry often sells "muscle confusion" and "variety" as the keys to success. For endurance athletes, this is often a trap. If you do a different workout every Tuesday (hill sprints one week, tempo the next, 400m repeats the week after) you never actually master a specific stimulus.

The most effective way to avoid this trap is to maintain an identical weekly structure throughout your training block. By keeping your workout "slots" consistent, you turn your week into a controlled environment where you can actually measure progression. Repeating key sessions allows the athlete to refine pacing, efficiency, and economy, turning the workout from a physical chore into a mastered skill.

The Fix: Repeat key sessions within your eight-week block. For a swimrun athlete, this might be a specific "big gear" swim set or a tempo run. Only once you have "solved" that specific workout and the gains have plateaued should you rotate it out for a new stimulus in the next block.

9. The Aerobic Monotony Advantage

Success in endurance sports is found in the "boring" miles. There is a common urge to make every run feel "productive" by pushing the pace. We see a hill and we want to charge it; we feel good on a flat section and we kick into a higher gear. In doing so, we turn a recovery or endurance session into a moderate-intensity effort that adds fatigue without providing the specific aerobic benefits of the base zone.

In swimrun, the unique challenge of frequent transitions and varying terrain adds an extra layer of physical demand. Building the structural durability to handle these shifts efficiently requires hours of steady, low-intensity repetition. If you are always searching for the "high" of a hard interval session, you miss the opportunity to build the resilience that long-distance events demand.

The Fix: Accept the boredom. To train at high volumes, your week should look repetitive. If your training log looks like a series of consistent 50- to 70-minute endurance sessions, some tempo work, only the occasional big volume day and a little intensity, you are doing it right.

10. Ignoring the Chassis

Endurance athletes often focus on the engine and forget the structure that has to carry it. Aerobic capacity can improve relatively quickly; the musculoskeletal system adapts more slowly. Over time, especially as athletes age, this mismatch becomes more pronounced.

Tendons become less forgiving, muscle mass becomes harder to maintain, and the ability to tolerate repetitive loading can gradually decrease. The result is not always immediate injury. More often, it shows up as a plateau: the athlete cannot absorb more volume, cannot express higher intensities, or becomes inconsistent because small issues keep interrupting training.

Ignoring strength work is effectively ignoring the chassis that the entire system runs on. Without it, the ceiling for endurance performance is artificially lowered.

The Fix: Integrate consistent, year-round strength training. Focus on simple, compound movements that build robustness: squats, hinges, lunges, and single-leg work. Two short sessions per week is often enough to maintain and gradually improve structural capacity. For aging athletes, this becomes increasingly important. It is the foundation that allows the rest of the training to land.

Conclusion: The Path Forward

Most plateaus are not caused by a lack of effort: they are caused by a lack of structure. Fitness is not just about the work you do; it is about the environment you create for that work to take root. Training load is only part of the picture: sleep, work stress, and life load all draw from the same recovery capacity, and ignoring them can quietly stall adaptation.

The pattern is usually simple. Train often enough to keep the signal alive. Keep the long session proportionate to the week. Fuel well enough to absorb the work. Progress the stimulus before it goes stale. Measure honestly. Accept periods of fatigue. Repeat key sessions long enough to master them. Keep the easy work easy enough to build the base. Build and maintain the chassis that supports it all. Refine the skill that allows you to express it.

Most breakthroughs come from doing the right things long enough, not from discovering a new workout. Stop guessing, start tracking, and allow your training to move in waves. The breakthrough you are looking for is rarely found in a “secret” workout. It comes from the disciplined application of these core principles.
